The last page is the one that matters most and the one almost nobody else includes. A plan you follow is useful for a week. A grid that shows you the shape of a week — two fish nights, one legume night, one vegetable-led night, one free night — is useful for years. What happens when you enter your email
Worth being plain about this, since so many sites are not.
- You put an email address in the form on the kit page.
- The plan opens on the very next screen. You can read it, save it or send it to a printer straight away.
- A copy also lands in your email so you can find it again in six months when the printout has gone missing behind the toaster.
- You get occasional emails from us afterwards. Every one of them has an unsubscribe link that works on the first click.
You do not need to confirm anything to read the plan, and there is no "check your inbox" step between you and the file.
What makes a meal plan PDF worth having
Most free Mediterranean plans are a single page of meal names. Most paid ones are the same page with better typography. The difference between a plan you use and a plan you download and forget comes down to a handful of things.

The aisle-ordered shopping list is the part people underestimate. A list written in the order the recipes appear sends you back across the store four times and is the single most common reason a first attempt at a plan ends in a takeaway. Our version is grouped the way a store is laid out, which also makes it obvious at a glance how much of the week is produce and how little is anything else. Who it suits
It suits you if you have been told Mediterranean eating is the sensible pattern and you now want to know what to buy and what to cook on Tuesday. It suits people who cook a bit but not a lot, and people who would rather have paper on the fridge than a browser tab open next to a hot pan.
It suits people cooking for one or two directly, and cooking for a family with the quantities adjusted — the meals themselves are the sort of thing you can put on a table for several people, not single-portion assemblies.
Who it does not suit
It is not a medical plan and it does not adapt itself to any condition. There are no calorie figures in it, no macros, and no daily targets, because those are numbers we are not in a position to set for you. It also will not suit you if you want thirty days of different recipes. Our plans repeat on purpose. The 30-day plan explains the rotation logic behind that, and why repetition is the thing that makes this affordable and fast rather than a chore.
Printing notes
Print it single-sided if you want the week and the list on separate sheets — most people put the week on the fridge and take the list to the store on their phone. It reads fine in black and white, and the type is large enough to read from a step back while your hands are covered in olive oil.
If you are the sort of person who would rather laminate the blank week grid and write on it with a marker each Sunday, that is exactly what it is for.
Why it is free
Two honest reasons. First, a printable is the most useful thing we can hand someone at the exact moment they have decided to start, and it costs nothing to give away. Second, we would like to email you occasionally, and some of the links on this site earn a commission if you buy something through them — that is what pays for the site. It does not change what goes in the plan; the shopping list is written around tins, dried goods and seasonal vegetables, most of which nobody pays a commission on.
If you would rather not be emailed at all, everything is on the site. The 7-day plan has the same week and the same aisle-ordered list on the page, free and with no form in the way.
What to have ready before you start
Very little. A large tray for roasting, a pot for soup, and somewhere to put what you cooked. The last one matters more than people expect: a set of containers that stack and seal is the difference between a fridge where you can see Sunday's work and one where you cannot. If you want something to read on the sofa rather than another printable, a good Mediterranean cookbook will do more for your cooking than any plan, ours included.

Can I print it in black and white?
Yes. It is laid out to stay readable in black and white, because most people print it on a home printer and stick it on a fridge.

Can I use it if I do not eat fish or meat?
